At the end of a hard workday, “I feel bad” can describe two very different states. In one, your mind is racing, your jaw is tight, and you cannot stop rehearsing the last meeting. In the other, even a small decision feels expensive and your available energy is close to zero. Both are unpleasant, but they do not always need the same response. The useful distinction is activation versus available capacity. When activation is high, begin by reducing stimulation and downshifting. When capacity is low, reduce demand and create room for recovery. These are practical categories, not diagnoses, and many days contain both.
“Bad” describes valence, not the whole state
Psychologists often describe affect using two dimensions: valence, meaning how pleasant or unpleasant an experience feels, and arousal, meaning how activated or deactivated it feels. This idea is closely associated with James Russell’s circumplex model of affect and has been examined across decades of emotion research (review of the circumplex model).
That gives us a more useful map than “good” or “bad” alone:
tense, agitated, or alarmed: unpleasant and high arousal;
flat, heavy, or drained: unpleasant and lower arousal;
excited: pleasant and high arousal;
calm: pleasant and lower arousal.
Exhaustion is not simply a coordinate on an emotion chart. It also concerns available physical or mental capacity. You can be depleted and still highly activated: tired but unable to settle, exhausted but mentally rehearsing tomorrow, sleepy but scanning your inbox. The map is a prompt for observation, not a clinical test.
The World Health Organization defines stress broadly as a state of worry or mental tension caused by a difficult situation and notes that some stress is a normal part of life (WHO stress Q&A). Fatigue, meanwhile, can reflect many things, including inadequate sleep, prolonged exertion, demanding work, health conditions, medications, or combinations of factors. The same word can conceal very different causes.
So the first question after a difficult day is not “Which productivity hack should I use?” It is “Am I primarily overactivated, depleted, or both?”
Use the State-Matched Reset
The State-Matched Reset is a four-step check that takes about a minute before you choose what to do next.
Step 1: check safety and basic needs
Pause before interpreting the state psychologically. Ask:
Have I eaten and had fluids appropriate for me today?
Am I becoming ill, in pain, or reacting to a medication or substance?
Am I too sleepy to drive, operate equipment, exercise safely, or care for someone without support?
Are the symptoms new, severe, or otherwise concerning?
If safety is in question, the next step is practical help, rest, or medical care, not a self-optimization exercise.
Step 2: rate activation and capacity separately
Use two simple questions:
Activation, 1–5: How revved up, tense, or restless do I feel?
Available capacity, 1–5: How much usable physical and mental energy do I have?
These two ratings are a reflection prompt, not a validated screening scale. Their purpose is to separate two questions before you act, not to assign a condition or clinical score.
A state of activation 5 and capacity 3 points toward a downshift. Activation 2 and capacity 1 points toward reducing demand and recovery. Activation 5 and capacity 1 is the mixed “tired and wired” state; sequence matters there.
You can also add one valence word such as unpleasant, neutral, or pleasant. That keeps the model honest. High activation after a good workout may feel welcome; high activation after a conflict may not.
Step 3: choose the matching response
Do not select a reset because it is fashionable or because it worked last Tuesday. Match it to the dominant state.
Step 4: reassess without demanding a transformation
After a brief interval—five to fifteen minutes is a practical starting point—rate activation and capacity again. That interval is a check-in convention, not an evidence-based treatment dose. Success may be modest: activation moves from 5 to 3, or you recognize that capacity is still 1 and cancel a nonessential task. The reset is meant to improve the next decision, not manufacture a perfect mood.
Reset A: downshift high activation
When you are highly activated, notice whether more input keeps the loop running. Another podcast, hard workout, news feed, or complicated evening plan may feel like action while giving your attention more material to process.
Start with a lower-stimulation transition:
Stop incoming demands for a few minutes. Close the inbox, silence nonessential notifications, and move away from the work surface if possible.
Externalize the open loop. Write or say the unresolved item and one next step: “Send revised estimate tomorrow at 9:30.” Cognitive offloading can reduce the need to keep rehearsing unfinished work.
Use gentle, comfortable breathing. Slow breathing is one option recommended in general stress guidance from the CDC, and the NHS provides a simple breathing exercise designed to be practiced without forcing the breath (NHS breathing guide). Stop if you feel dizzy or worse.
Choose quiet movement if it feels safe. A short walk, stretching, or changing rooms can mark the end of the work context without turning the reset into a performance test.

Avoid treating every high-arousal state as proof that your “nervous system is dysregulated.” That phrase can sound explanatory while hiding the actual situation: an unresolved decision, conflict, noise, deadline, too much caffeine, pain, or something else. Record what happened and what you noticed.
Reset B: reduce demand when capacity is low
When capacity is depleted, the first practical move is often subtraction. A motivating playlist or intense workout may briefly change how you feel, yet it can also override information that you need rest, food, sleep, medical evaluation, or practical support.
Use a recovery-oriented sequence:
Remove one nonessential demand. Delay the errand, choose a simpler meal, or reduce the planned task to its minimum safe version.
Address basic needs. Eat, have fluids, or rest in ways already appropriate for you, and follow any existing care plan—including medication only as prescribed. There is no universal protocol here.
Ask for coverage when needed. Depletion can impair judgment. Help with transport, childcare, a deadline, or a household task may be more useful than another solo technique.
Workplace fatigue deserves particular respect. The U.S. National Institute for Occupational Safety and Health lists disrupted or shortened sleep, stress, and physically or mentally demanding tasks among its contributors, and warns that fatigue can affect attention, judgment, and safety (NIOSH overview). That is a stronger signal to adjust demands than to “push through” with more stimulation.
When you are tired and wired, sequence the two resets
A mixed state can appear after sustained pressure: capacity is low, but activation remains high. Going straight to sleep may feel impossible. Trying to burn off the tension with an exhausting late workout may consume capacity you do not have.
Use the two resets in order:
Downshift first. Reduce input, externalize open loops, and use a gentle settling practice.
Recover second. Simplify the rest of the evening and protect rest rather than filling the newly available space.
A short note can preserve the distinction:
6:10 p.m. Activation 5/5, capacity 1/5, unpleasant. Five back-to-back calls, skipped a proper lunch, conflict still unresolved. I wrote tomorrow’s first step, stopped work, ate, and kept the evening light. At 6:30, activation 3/5; capacity still 1/5.
That entry does not diagnose the cause. It records the situation, state, response, and immediate change. Across several weeks, it may reveal whether certain meeting patterns, sleep disruptions, caregiving demands, or routines repeatedly precede the same state.
Do not label every hard week as burnout
“Burnout” is often used as a synonym for any exhaustion. The WHO classifies burnout as an occupational phenomenon arising from chronic workplace stress that has not been successfully managed, and specifically says it is not classified as a medical condition (WHO burnout description).
That definition is narrower than a difficult day. It also does not mean persistent exhaustion should be dismissed as “just work.” Fatigue can have physical, psychological, sleep-related, medication-related, and situational contributors that require proper assessment.
The NHS advises seeking medical advice when tiredness has lasted for a few weeks, affects daily life, or appears with other symptoms such as weight loss or mood changes (NHS tiredness and fatigue guidance). Seek urgent local medical help for acute or severe symptoms, or whenever you may be unsafe. A journal can document timing and context for a clinician; it cannot rule out a health condition.
Track the difference, not just the bad day
A single “mood” score often collapses useful information. For one week, record activation and capacity separately at the same transition, such as the end of work. Add one sentence about the dominant context and the reset you chose.
At the weekly review, ask:
Which days were high activation?
Which days were low capacity?
When did both occur together?
Which response improved the next decision, even slightly?
What repeated condition deserves attention next week?
This is the role of contextual journaling: to help you see the difference between states that feel similarly unpleasant in the moment. It produces hypotheses and better questions, not a diagnosis.
